Stoptober 2026 starts on Thursday 1 October, and day 28 falls on Wednesday 28 October. The target is 28 days because, in the UK government's words, if you make it to 28 days smoke-free you're 5 times more likely to quit for good. Below: what each week tends to feel like, a tracker you can tick off, and the free help most people don't know they can get.

Week 1 (1 to 7 October): the loud week

Expect cravings to come most often 2 to 3 days after you stop. Each one usually passes in 3 to 5 minutes, so the job is to outlast it, not to fight the whole day. Ireland's health service suggests four things for those minutes: distract yourself, delay, take deep breaths and drink water.

Week 2 (8 to 14 October): triggers take over

By now most urges come from routines rather than from the nicotine itself: the pint, the break at work, the argument. Sleep can be rough for a while; the HSE says sleep problems usually settle after 2 to 3 weeks, and low energy improves on a similar timescale.

Week 3 (15 to 21 October): the mood week

Irritability, low mood and anxiety are normal withdrawal symptoms and usually get better within about 4 weeks. Tell the people you live with that you might be short with them for a bit. Keep moving: a walk counts.

Week 4 (22 to 28 October): the finish line

Cravings keep easing; the HSE says they usually improve 4 to 6 weeks after you stop. Plan something for day 28 with the money you haven't spent. Then keep counting.

If you slip

One cigarette doesn't cancel the days you've done. Get rid of the rest of the pack, work out what set it off, and carry on from where you are. The slip that ends a quit is usually the second one, the one that comes from "I've ruined it anyway".
